40 Day Fitness Challenge for Beginners: A Day-by-Day Plan
This 40 day fitness challenge for beginners uses only walking and simple bodyweight exercises — no gym, no equipment. Each day takes 10–35 minutes, intensity builds slowly over four phases, and there's a rest or easy day every week so your body can recover.
Below you'll find the full Day 1–40 plan, how to do each exercise, and tips for actually finishing.
Health note: This plan is general information, not medical advice. If you have a heart condition, joint problems, are pregnant, are recovering from injury or haven't exercised in a long time, check with a doctor or qualified professional before starting. Stop any exercise that causes pain, dizziness or chest discomfort.
How the plan works
The 40 days are split into four phases:
| Phase | Days | Focus |
|---|---|---|
| 1. Foundation | 1–10 | Build the daily habit with short walks and easy movement |
| 2. Build | 11–20 | Longer walks, a little more strength work |
| 3. Strengthen | 21–30 | More reps, short brisk-walking intervals |
| 4. Finish strong | 31–40 | Your strongest week, then a final check-in |
Every phase includes rest or easy days. Rest is part of the plan, not a break from it.
The exercises
All exercises can be done at home:
- Walk: at a comfortable pace where you can still talk.
- Brisk walk: faster, slightly out of breath, but still able to speak in short sentences.
- Squats: feet shoulder-width apart, sit back as if into a chair, stand up. Beginners can squat to a chair and stand again.
- Wall or incline push-ups: hands on a wall, counter or sturdy table; lower your chest toward it and push back. Progress to knee push-ups if it becomes easy.
- Glute bridges: lie on your back, knees bent, lift your hips, lower slowly.
- Plank: forearms on the floor, body in a straight line (or knees down for an easier version). Hold for the time listed.
- Stretch: 5 minutes of gentle stretching for legs, hips, back and shoulders.
"2 sets of 8" means do 8 reps, rest about a minute, then do 8 more.

How to adjust the plan
- Too hard? Repeat a day, or drop back to the previous phase for a few days. That's still progress.
- Too easy? Add 2–3 reps per set or 5 minutes of walking — but increase slowly.
- Sore? Mild muscle soreness is normal in the first week. Sharp or joint pain is not — rest and get advice if it continues.
- Missed a day? Do the next day on the plan and keep going. Don't double up. See What Happens If You Miss a Day in a 40 Day Challenge?
Tips to finish all 40 days
- Schedule it. Attach the workout to an existing routine, such as right after work or before breakfast.
- Prepare the night before. Lay out your shoes and clothes.
- Track every day. Mark the day done and note one thing — energy, mood or how a set felt.
- Use the minimum rule. On hard days, a 5-minute walk still counts.
- Expect a mid-challenge dip. Days 15–30 are usually the hardest mentally. Our guide to staying motivated through the middle of a challenge can help.
Measure your progress
On Day 1 and Day 40, write down:
- How long you can walk comfortably.
- How many squats and wall push-ups you can do with good form.
- How long you can hold a plank.
- How you feel overall (energy, sleep, mood) on a scale of 1–10.
Comparing these two pages on Day 40 is one of the best parts of the challenge.
FAQ
Do I need any equipment?
No. You need comfortable shoes and a small space at home. A sturdy chair, counter or wall helps for squats and push-ups.
Can I do this challenge if I've never exercised?
Yes, it's designed for beginners. Start with Phase 1, adjust as needed, and check with a doctor first if you have any health concerns.
Will I lose weight in 40 days?
Results vary from person to person and depend a lot on sleep and food. This plan focuses on building a consistent movement habit and basic strength.
What should I do after Day 40?
Repeat Phase 4 with slightly more reps, or start a new challenge. See What to Do After Day 40.
